Research Basis — PubMed
Volume thresholds derived from Schoenfeld et al. (2017) meta-regression: detectable hypertrophy begins at <5 sets/week; optimal range is 10–20 sets/week (PMC 2022 systematic review). Maintenance confirmed at 1–4 sets with intensity preserved for up to 32 weeks (Bickel et al., 2011, PubMed).
How To Use This Program
- Run S&C on Mon / Wed / Fri
- Skill sessions on non-S&C days
- Never lift heavy before sparring
- Deload every 4th week — mandatory
- Track loads; add weight when all reps are clean
Equipment Needed
- Barbell + rack (squat, bench, deadlift)
- Dumbbells (range of weights)
- Cable machine or resistance bands
- Trap bar (optional but preferred)
- Leg curl machine (seated preferred)
- Neck harness (non-negotiable)
Goal: Start at 5–9 sets/week per muscle group (minimum detectable growth threshold). Focus on full range of motion and torque-at-length exercise selection.
| Exercise | Sets × Reps | Load | Rest | Key Cue |
| Back Squat | 4 × 8 | 65–70% 1RM | 2 min | Full depth — 90–100° knee angle for peak quad torque |
| Seated Leg Curl | 3 × 10 | Moderate | 90 sec | Hip flexed = hamstrings at long length → 1.5× more hypertrophy vs prone |
| Incline DB Curl (45–60°) | 3 × 12 | Moderate | 90 sec | Shoulder hyperextended = bicep long head fully lengthened |
| Chest-Supported Row | 3 × 10 | Moderate | 90 sec | Shoulder extension = highest LD:biceps activation ratio |
| Overhead Cable Tricep Ext. | 3 × 12 | Light-mod | 90 sec | Shoulder flexed = tricep long head at full stretch |
| Pallof Press / Dead Bug | 3 × 10 | Bodyweight | 60 sec | Core anti-rotation — combat is rotational |
| Exercise | Sets × Reps | Load | Notes |
| Barbell Hip Thrust | 3 × 10 | Moderate | Peak GMax at near-full hip extension — highest activation exercise |
| Bulgarian Split Squat | 3 × 8/leg | Bodyweight → load | High hip flexion lengthens rectus femoris; unilateral strength |
| Standing Calf Raise | 3 × 15 | Moderate | Start from full dorsiflexion — 14.9% more gastrocnemius growth |
| Neck Training | 3–4 sets | Isometric / harness | 4 directions — non-negotiable for all combat athletes |
| Assault Bike Intervals | 4 × 3 min | ~80–85% max HR | 2 min rest between intervals |
| Face Pull (rope cable) | 3 × 15 | Light | Posterior delt + external rotators — shoulder health |
Volume prescription based on: Schoenfeld et al. 2017 (PubMed PMID: 27433992). Exercise selection based on: PMC torque-length review 2026 (PMC12219219), seated vs prone leg curl RCT (PMC7569179).
Goal: 10–14 sets/week per major muscle group. 3 days/week S&C + 3–4 skill sessions. Never heavy lift the day before high-intensity sparring.
| Exercise | Sets × Reps | Load | Rest |
| Trap Bar Deadlift | 5 × 5 | 80–85% 1RM | 3 min |
| Flat Bench Press | 4 × 5 | 80% 1RM | 2–3 min |
| Weighted Pull-Up | 4 × 5 | +10–20 kg | 2–3 min |
| Romanian Deadlift | 3 × 8 | 70% 1RM | 2 min |
| Barbell Hip Thrust (heavy) | 4 × 6 | Heavy | 2 min |
| Landmine Rotation | 3 × 10 | Moderate | 60 sec |
| Neck Training | 3–4 sets | Harness | — |
Goal: 8–10 sets/week per muscle. Load: 30–65% 1RM with maximal intent. Rate of force development is the training objective.
| Exercise | Sets × Reps | Load | Intent |
| Hang Power Clean | 4 × 3 | 65–70% 1RM | Maximal hip extension speed |
| Jump Squat | 4 × 4 | 30–40% 1RM | Explosive; minimal ground contact |
| Med Ball Rotational Throw | 4 × 5/side | 4–6 kg ball | Max horizontal velocity |
| Speed Deadlift | 4 × 3 | 60–65% 1RM | Maximal bar velocity concentric |
| Plyometric Push-Up | 3 × 5 | Bodyweight | Upper body power; hands leave floor |
| Strength Maintenance Lift | 2 × 3 | 88–92% 1RM | Preserve neural drive during power phase |
| Muscle Group | Best Exercise | Why (PubMed Basis) |
| Hamstrings | Seated Leg Curl | Hip-flexed = biarticular hamstrings at long length → 1.5× more hypertrophy vs. prone (PMC 2021) |
| Quadriceps | Back Squat (90–100° depth) | Peak quad torque at ~90° knee angle; rectus femoris lengthened at hip (PubMed 2025) |
| Glutes | Barbell Hip Thrust | Peak GMax activation at near-full hip extension — highest EMG exercise (PMC 2024) |
| Biceps | Incline DB Curl (45–60°) | Shoulder hyperextension = long head at full stretch; consistent full-ROM activation (PMC 2009) |
| Triceps | Overhead Cable Extension | Shoulder flexed = long head fully lengthened; stretch-mediated tension (PMC 2025) |
| Chest | Flat Bench (or 30° incline) | 30° = greatest upper pec activation; above 45° shifts to deltoid (PMC 2020) |
| Lats | Wide-Grip Pulldown / Row | Peak LD activation at ~60° shoulder elevation; highest LD:biceps ratio (PMC 2004) |
| Calves (gastroc) | Standing Calf Raise (full dorsiflex start) | +14.9% growth from full dorsiflexion start vs +6.2% from short range (PubMed 2023) |
Core Biomechanical Principle — PMC 2026 Review
The combination of moderate-to-long muscle length WITH high external torque at that position produces superior hypertrophy. Long muscle length alone is insufficient if the resistance curve places low torque at that position. Select exercises where the resistance peaks when the muscle is near its stretched state.
Phase 4: Competition Taper (Weeks 13–16)
- Volume drops to 1–4 sets/week (maintenance)
- Intensity maintained or slightly increased
- S&C reduces to 2 sessions/week
- Skill volume and specificity increases
- Week 16: movement prep only — no new stimuli
- PubMed: muscle maintained 32 weeks on 1 set/exercise at preserved intensity
Energy System Phases
- Off-season: Zone 2 aerobic 2–3×/week (60–70% max HR)
- Mid-camp: 5×3 min @ 85–90% max HR, 2 min rest
- Late camp: 4–6×10–15 sec maximal, 2–3 min full rest
- Basis: combat sports are 62–86% aerobic system (PMC 2023)
